Top 20 Bodyweight Exercises for Building Muscle

Bodyweight exercises need to be part of your program if you want to get jacked.
But not just pushups, sit ups and high rep calisthenics.
That’s beginner stuff that won’t build any real muscle.
We’re talking about really working hard on high tension, advanced bodyweight exercises that can only be done for somewhere between five and ten reps, on average.
The nice thing about these is that they’re very natural and can usually be done pain free by most people.
They can be added to any program along with barbells, dumbbells and strongman implements.
That’s the ultimate combination for building high performance mass.
Or you can use nothing but bodyweight exercises. The choice is yours.
Below is a list of my top 20 bodyweight exercises for size and strength.

1) Chin/ Pull Up

This exercise will build the lats and biceps very effectively. An impressive number of full range, perfect reps is twenty. Everyone should do at least fifty total reps per week of some sort of chin up variation.
The parallel grip chin/ pull up is easiest on the shoulders and elbows and is the one I recommend most. Doing them on rings is safest as it allows for the most natural movement but is also significantly more difficult.

2) Rope Climb

Awesome for true functional, relative strength. Your goal is to climb a twenty foot ropeusing just your hands.

3) Inverted Row

Some type of inverted row variation, either on a bar, rings, ropes or suspension straps should be included for mid back thickness and strength.
To increase the difficulty try holding each rep for a few seconds at the top, using Fat Gripz or towels, placing only one leg up on the bench instead of two, or with both feet suspended up in the air in a tucked front lever position.
To target the upper back musculature (teres minor, rhomboids, rear delts) you want to have your elbows directly out to your side when rowing. That means when you row the bar or straps toward you they will be at neck or face level. For more lats and mid-back, row with your elbows tucked to your sides.

4) Front Lever

This is one of the absolute BEST exercises for activating and building the lats. Maybe even better than chin ups. It’s also one of the best abdominal exercises you can do and will put crunches and sit ups to shame. To progress into doing the dynamic movement I recommend starting with isometric holds. Four sets of 10 seconds twice per week will be good for most people.

5) Muscle Up

Very few people will ever master the muscle up but if you take the time and have the dedication it’s very impressive to be able to pull off. Doing five perfect reps is a good goal to shoot for.

6) Handstand Pushup

These will build big shoulderslike nothing else and will cause less far less pain and destruction than a barbell military press. An impressive number to shoot for is ten full range reps. To get started on these you need to first master the handstand.
It’s been said by high level gymnastic coaches that the ability to handstands is one of the most important things you can develop to improve your overall athleticism.
Once you are able to hold a handstand with your feet against the wall for 60 seconds you can start progressing into handstand pushups.

7) Pushup

I would choose some type of pushup over a barbell or dumbbell press any day of the week. They are that effective and beneficial and pose a lot less risk of injury than the other options.
Some of the ones I use most often in training myself or clients are the steep incline suspended pushup (with your feet in the straps), regular suspended pushups on rings, or the Jungle Gym XT divebomber pushups and one arm pushups.
Planche pushups are probably the hardest variation but you’ll need to be prepared for 1-2 years worth of work to get there, though you can do modified versions on rings much sooner. A good goal for most people is ten one arm pushups. That’s strong and impressive.

8) Ring Fly

The function of the pecs is to draw the arm across the midline of the body. Vince Gironda and Larry Scott introduced me to this exercise back in the early 90′s and I was blown away by how well it worked.
It’s one of the most challenging, yet brutally effective moves you can do for building your chest.
Lower yourself slowly, always being sure to brace your abs, squeeze your glutes and pause in the bottom position. Be prepared for some HARD work and expect to see some biceps growth from this exercise as well.

9) Ring Dip

If you do them straight up and down they will blast your triceps better than just about any other exercise. Twenty five reps done in this manner is a good goal to shoot for.
For more chest emphasis you can lean forward by flexing at the hip and holding your legs out in front of you and instead of simply pressing your way out of the bottom, try to squeeze/pull your way up.

10) Inverted Shrug

The big knock on bodyweight training is that it does nothing for your traps to give you that yoked look. But that’s because people don’t know about the inverted shrug. Get on the rings and flip yourself upside down. Once you’ve stabilized your body simply shrug up and down. Even though you’re only using your bodyweight and it’s less than you’d usually use on a bar it always seems to be enough resistance for most people. If it’s not you can throw on a weighted vest.

11) Hand Walking/ Crawling

Walking on your hands is an outstanding way to develop shoulder strength and stability. This can be done upside down in the handstand position or it can be done in pushup position with your feet in the Power Wheel.
Done in the latter manner it will train your abs harder than anything you’ve ever done. Shoot for 100 yards with perfect form, meaning no sagging or A-framing hips.
Aside from walking on your hands, any type of crawl is awesome for full body strength and athleticism.There are numerous types of crawls such as bear crawls, tiger crawls, crab walks, etc.
I suggest incorporating them into your workouts at least once per week as a finisher or a warm up.

12) Pistol Squat

Pistol squats develop every muscle in the lower body along with great balance, stabilization, coordination and athleticism. Like many of the bodyweight exercises listed here the pistol will take several weeks of preparation to do properly and pain free.
Even if you have the strength to do them the first time out your connective tissue won’t be prepared for the stress, so please take the necessary steps to work up to them.
An impressive number of pistol squats to shoot for is twenty reps.

13) Back Foot Elevated Split Squat

Pistols are great but a lot of people will never be able to do them. This variation is more user friendly. Get in a lunge position and put your back foot up on a box or bench of about 6-12″ in height.
The quads respond very well too high volume so doing multiple 10-20 rep sets on this exercise is the preferred plan of attack.

14) Skater Squat

To do this exercise simply bend one knee behind you and squat straight down to the floor. It’s like a pistol squat only the leg is bent behind you instead of straight out in front of you.
Touch the back knee to a padded surface and then stand back up. The range of motion is far less so this is often a good first progression into pistol squats.

15) Single Leg Hip Thrust

While pistol squats take care of most of your lower body needs you may want to include some hip extension work to make sure you have all your bases covered.
This is especially important for girls who want an ass you can rest a drink on.
A great bodyweight exercise that does that for you is the single leg hip thrust.
Set up two benches, put your upper back on one and one foot on another with the non working leg bent and up near your chest.
Now let your hips drop down toward the ground as low as you can. Drive your heel into the bench and lift your hips all the way up, while consciously contracting your glute.
After you can knock out 15-20 reps with perfect form while keeping your hips stabilized and not hyperextending your lower back I’d throw some chains or band resistance over your waist.

16) Single Leg Back Raise/ Glute Ham Raise

Ok, I cheated here because I’m calling it a tie between these two exercises for the number 15 position.
I love glute ham raises for hamstring development and protection against knee injuries. But they aren’t 100% necessary.
Whenever you squat deep enough, like you do in a pistol squat the hamstrings get worked. The glutes also get a pretty good workout from pistol squats. But this does leave the lower back lagging behind a bit in the stimulation department if all you were doing was bodyweight stuff.
So to cover that part of the body a single leg back raise would be a great option. Of course you could do these with two legs until sets of twenty become easy. After that I’d switch over to the one leg variation on either a parallel or 45 degree angled bench.

17) L-Sit

This exercise is awesome for developing core strength and mastering it will do you a world of good and have great carryover to numerous exercises and physical activities. If you have lower back or hip pain this exercise can often cure it. Start with the bent knee version and progress slowly from there. Four sets of 10 second holds two or three days per week will be enough for most people.

18) Hanging Leg Raise

This is an advanced abdominal exercise so work your way up to it slowly over the course of several months. I’d have the L-Sits down pretty good first. If you’re a beginner it may two years until you’re ready for this one. The ability to do 15-20 really picture perfect reps without jacking up your lower back is pretty impressive.

19) Side Plank

Each of the exercises listed incorporates all of the core muscles but this is the only variation that really targets the obliques. The obliques are crucially important in maintaining a healthy lower back, locking out a heavy squat or deadlift and overall core strength and stability.
If you have strong obliques chances are good that you’ll possess a decent level of functional strength. This exercise can me made as easy or as difficult as you need it to be depending on whether you bend your knees, straighten them, use a back extension bench to do it on or use a weighted vest.

20) Back Bridge

This is a great exercise to improve the health of your spine. Start very slowly and be careful on these. If you have preexisting injuries you may never be able to do this.
Those with healthy spines should aim to work towards the point where they can bridge backward from a standing position to the floor and back up again.

Bonus Exercise: Neck Bridge

Once you’re capable of doing a back bridge you should strongly consider working your way into neck bridges, both the front and rear versions. A thick neck looks powerful and commands respect. Don’t walk around with a stack of dimes.

Whether you are someone making health and fitness a New Year's Resolution for the first time, or tried and failed for years, this year is going to be different. This year will be your year.
Whether you are someone who is making  health and fitness a New Year Resolution for the first time or you have tried and failed for years, 2011 is going to be different for you. This year will be your year. If you have any doubts about that, then erase them now because success is your 2011 destiny.
To ensure success you can follow these 11 Commandments to avoid making the mistakes that cause failure and to stay motivated not only this year but for years to come.
This year will be your year for change and these 11 Commandments can help.

Commandment 1: Make A Decision, Not A Resolution

The reason most people fail is because New Year Resolutions are something that is done every year and is normally laughed at because they joke about how they will forget by February. Therefore in the mind resolution equals failure. This year do not make New Year Resolutions. Make decisions in 2011. Decisions are final. Decisions are acted upon. Acting on those decisions is what will help you succeed.

Commandment 2: Make Long Term And Short Term Goals

If you set one goal for the long term then it seems so far away that you will give up before reaching it. I do suggest long term goals but I also suggest setting short term goals that will serve as steps you can climb to help you reach that mountaintop you have set for yourself. Focusing on the short term goals will make the road easier for you to travel and will give you more confidence as you reach those targets. Here is an example. Your long term goal is to lose 20 pounds in 12 weeks. Make short term goals of losing 5 pounds every three weeks.

Commandment 3: Write Everything Down

Having the goals in your mind is not enough. Those of you that have tried and failed in the past know that this is true. You need to see it to keep it fresh in your mind and to remind you of what you want to do. You should get a notebook and write down your goals, your motivation, and anything else that will keep you going when the times get tough so you won't stop working. There are many successful people from athletes to CEO's and all other walks of life that do this. You should too.
Even something as simple as writing down your goals can better your chances for success.

Commandment 4: Take Before Photos

Mentally this is a big step but it is a step you need to take. To get where you want to go you must understand where you are leaving from. This is true when it comes to fitness. You see that photo and you know exactly what you want to change. Take both front and back photos and post them on your BodySpace.
Although this is tough for many people to do it should serve as motivation for you. Imagine how far you are going to travel and how different the after photos will look when you take them 12 weeks from now. Imagine how impressive the transformation will look when the before and after pics are side by side.

Commandment 5: Find Inspirational People And Follow Them

There are many people out there who are successful, and there are going to be many that inspire you. Some will be more impressive than others and having role models are a great source of motivation. If they can do it so can you. So find 10 people that really stand out to you and label them as one of the people who inspire and motivate you. Seeing these beacons of success will drive you when times get tough and you think about stopping. They won't let you and you will be glad they didn't. Who knows? Maybe in 2013 someone will label you as someone who inspires them.

Commandment 6: Make A Plan And Follow It

There are thousands of articles on Bodybuilding.com that will help you come up with your own strategy to reach your goals. There are all kinds of training plans from FST-7 to Dramatic Transformation Principle and many others. There are all types of nutrition articles to help you choose the right foods and help you avoid making mistakes. Supplements can be confusing but we got you covered there too. Browse around the SuperSite and get the bodybuilding education you need to earn a PhD in fitness. Once you get that plan stick to it because consistency is a key to progress.

Commandment 7: Track The Workouts And Progress

Nothing beats seeing your progress to keep you inspired to work harder.  You can use the Workout Tracker to post each workout to remind you what you want to improve on next week. You can also update your lifting stats and body stats and see progress in a chart. Seeing the lines move in the right direction will boost that confidence off the charts.

Commandment 8: Enjoy The Journey

Look. This is more than going to the gym to lose a few pounds and increasing your bench press. You are changing your life. You are doing something that many people either can't or won't do. This isn't to be taken lightly. Take the time to enjoy the journey and appreciate what you are doing. This will make the destination that much greater when you get there.

Commandment 9: Celebrate Any And All Progress

I am going to use a football analogy here. The 12 week goal is the UEFA Champions League.  Your first 3 Week goal is getting in the playoffs. Your next 3 Week goal is winning your group stages. At the 9 Week mark you find out you are going to the "Big Game". Finally you win it all. The point is in order to reach your ultimate goal you must accomplish the smaller goals first. So when you reach those smaller targets celebrate those too. Once again this helps you stay motivated and working hard for the big one.
Small victories are still victories. Make sure you celebrate your successes.

Commandment 10: Do Not Quit!

I don't care what adversity you run into or what obstacles stand in your way. You keep going and let nothing stop you. If there is a hurdle you jump over it. If there is a wall go around it or smash right through it. Each step forward is progress.
You don't stop and you don't back up for anything. This will be your year and having the determination to finish what you started is why 2011 is going to be a year you remember for the rest of your life. Make sure you keep your BodySpace updated so you can have that motivation right at the click of a mouse when times get tough. Look to those that inspire you for that source of mental energy you need to get up and go. Let nothing stop you on your path to being a champion and a New Year Success Story!

Start This New Year With A Bang!

Have you kept your 2012 New Year's Resolutions? Odds are you may have lost your way a little. Now it's time to get back on track and make 2011 the year that you achieve your fitness goals!
 
1st January, 2012- "From today onwards I will begin my journey to get strong and big/lose fat and will surely make it happen this year"
Maybe that was the New Year's resolution that you made to yourself in 2012. And probably by mid 2012 that was already a broken promise. You are definitely not the only one with this issue. I can safely say that 95% of all New Year's resolutions end up being unsuccessful. Barely 5% make it a success. Maybe you are guilty of making the same New Year's resolution every year and end up breaking it barely 21 days into the New Year every single time. Well if that is the case then you should realize that you need to plan well rather than just make a wish every 1st January and expect it to happen. Yes, all great achievements are, as they say, 99% perspiration and 1% inspiration.

Anyways, regardless of how many unsuccessful New Year's resolutions we may make every year, we still find a new source of motivation and hope with every 1st of January approaching. That is something that I truly love about the human spirit. So, if you are one of those who never say die and are determined to make this year your best yet, then let me help you make it special this year.

Common Training Mistakes

First of all you need to look at the mistakes that you committed in 2012 so that you do not repeat them this year as well. Here are some of the common mistakes that trainees make when they fail. You may have committed one or many of them - check out for yourself.
  • Failed to consistently train.
  • Pushed too hard.
  • Pushed too little.
  • Neglected proper nutrition. Ate mostly junk and refined foods.
  • Rested very little. Slept no more than 5 hours on most nights.
  • Failed to progress with intensity, weight lifted, and going faster in your workouts.
  • Changed your workouts too frequently to not gain from any of them.
  • Were so confused between losing fat and gaining muscle that you ended doing nothing much.
Of course there can be other reasons too that may have caused you to fail in 2010. So if you can identify with any of the reasons mentioned above or any that you may have detected then obviously first you need to get that sorted out.

Let's move onto training in 2013, assuming that you will sort out the other problems like nutrition, rest, etc.

Fixing Your Training Mistakes

Frankly speaking the number one problem I see that most trainees make in regards to their training is that they do not train for quality. Just one example to prove my point, have you ever seen a guy make a dumbbell lateral raise into a compound movement using his lower back, legs? Yes that is a fine example of poor quality training. So this year commit to improving your exercise form. Remember what eight times Mr. Olympia Lee Haney used to say "when you do a rep properly, one rep equals to two reps".
Another thing, please promise me that this year you will listen to your body better. I can't tell you how many times I have seen trainees show complete lack of patience and push their bodies so that hard that working out becomes fruitless and something that they dread.
A good workout should leave your body flooded with endorphins, growth hormone, and testosterone. In a simpler language, it should leave you feeling on top the world! If your workouts leave you crawling outside the gym then you have pushed yourself too far.

Okay so now lets move on to the workouts. I will share 3 workouts with you in this article, one for bodybuilding, one for fat loss and one for size and strength training. So who should do the workouts that I will suggest, beginners, intermediates or advanced trainees? The workouts that I shall suggest should be done by anyone wishing to improve their body. It will work great for beginners and early intermediates. However more advanced trainees who have overtrained their bodies out of the progression mode will also find the workouts to be great to help restart their progress once again by allowing their bodies to start recovering from workouts and get stronger and fitter.

How to Bulk Up Fast - Without Gaining Fat

This is the simplest advice you can use to BULK UP FAST without getting fat at the same time! If calorie counting is not your thing then simply monitor the number of cups, scoops and tbsp. I would suggest starting with portion sizes of 1 for everything while the 40-60 grams of protein always is consistent i.e. 1 cup, 1 scoop and 1 tbsp of the above ingredients and than build to two and three where recommended.

I used the same formula when I lived at home with my parents and gained over 50 pounds of muscle mass over the course of a year. My Mom was a tough negotiator and only agreed to shop for my breakfast, lunch and dinner.

Those three meals covered about half of my caloric intake getting me close to 3000 calories each day. My meal plan required a consumption of four to five thousand calories so I was still a few thousand calories short from new muscle growth.

If you are like me and work 8-12 hours a day then it is easy to become apart of the 'Lame Blame Club' that defaults to the most convenient excuses in the book. If you are trying to build more muscle mass than you must have a easy strategy to get in those extra 1000-2000 precious calories that you are missing.

The 'See' Food Diet Is Not The Answer
Too bad it's not as easy as picking up a box of five dollar pizza or four cheeseburgers on your way home from work to make up those extra calories. Actually, it is that easy, if you believe that a calorie is a calorie.

If building muscle was as easy as stuffing 8,000 calories of pizza, fries and burgers then I don't think anybody on this planet would have a problem gaining huge muscles! The extra calories I am going to recommend are based on clean calories. These extra calories are for the guys who want to build slabs of new muscle without a fat gut, love handles and a double chin!

Most mass diets wreak havoc on your health because they are based on unclean calories. Sure you climb the scale quickly but you also run the risk of other health problems associated with poor diet. Will your time in the gym offset these health problems associated with carrying too much fat? A little, but not much, and not in the long run.





Right now your body needs a certain number of calories to grow. Let me ask you a simple question. Are you as muscular as you want to be right now?

Yes. Then keep doing what you are doing!

No. Then most likely your body needs a strategy to ingest an extra 1000-2000 calories per day. How are you going to do that?


Store Bought Weight Gainer Shakes Are Not The Answer


Most guys resort to weight gain shakes. The weight gain shakes at health food stores are usually made with very poor protein quality and loads of sugar.


Not good, but the idea of a weight gainer shake is an excellent one. Liquid-calories are easy to consume and ideal for in between meal feeding. But you got to make your own unless you want to look like a pregnant powerlifter!

Don't be surprised if the volume of the these shakes make you part with your wash board abs and result in canceling your Calvin Klein photo shoots. Throw a couple of these shakes into your daily meal plan and you'll fill that gap towards new muscle growth. No drive through required!




Remember, the title of this article was how to bulk up fast, not how to stay lean all year. I believe that bulking up is the most effective way to gain mass muscle. Taking the stay lean all year approach might help you build 5 pounds of muscle a year if you're lucky but taking the bulk up like you mean it will help you skyrocket 20-30 pound or more and actually make you look like someone who lifts weights! How to Build Muscle

Go to any gym and you’ll find most guys doing body-part split routines. They’ll train five to six times a week… one muscle a day… going to failure on every set in order to get pumped… and using at least ten isolation exercises per workout to hit each muscle from every angle. I’m sure this sounds familiar to you.
Many guys think they’ll build muscle with these body-part split routines because that’s what they read in some muscle magazine. Or because that’s how they saw some ripped dude in their gym train, and so they hope to get the same results if they train the exact same way – monkey see, monkey do.
In reality, most guys will never build muscle with body-part split routines. Worse, they’ll look EXACTLY the same five years later. The few who do gain muscle with split routines almost always belong to one of these groups:
  • Genetic Freaks – Some guys will build muscle DESPITE doing body-part split routines, NOT because of them. They’re genetically blessed. I’ve seen guys who were ripped and muscular before they even touched a weight. Not to sound rascist, but this is quite common with black people. Yet unless you were also born lucky with superman genetics, forget about building muscle with body-part split routines.
  • Steroid Users – Drugs are extremely common among lifters, yet few guys are honest about it. Before I got my home gym, I trained five years in a commercial gym and more than half the guys there were on drugs. That’s why they managed to build muscle REGARDLESS of doing bullshit split routines – it’s because they relied on the muscle building hormones they injected in their body to gain muscle NOT on their training. Drug-free lifters like us won’t get away with that, we play by different rules.
  • Advanced Lifters – Most top bodybuilders belong in this group. They used split routines to chisel their physique… AFTER first spending years building muscle mass by getting strong. Unfortunately most guys put the cart before the horse… and that’s like a sculptor trying to carve out a masterpiece from a tiny piece of clay – you just don’t have enough mass to work with. Similarly, split routines won’t work unless you’ve spent years building muscle mass. And that requires getting strong first..
Here’s what this all means: if you’re a drug-free lifter with average, or worse, lousy genetics like me, then building muscle boils down to this…
If You Are Not Lifting More Weight Today
Than You Did One Year Ago, Or Even One Month
Ago… Then You Are NOT Building Muscle!
And I don’t care how pumped or sore you get. You can dumbbell bench on a bosu ball with 30lb in each hand until you’re blue in the face… but the guy who benches 250lb will always have a bigger chest than you. And that’s because he’s lifting heavier weights. More strength is more muscle.
Think about it, why are the best-built guys that ever existed strong as hell? This isn’t a coincidence. They know that more strength is more muscle. They know that the stronger you get, the more muscular you’ll be.
As an example, consider Arnold Schwarzenegger, the 7x Mr Olympia winner. Few guys know this but Arnold did strength-based workouts for years. Heck, he even competed in powerlifting BEFORE becoming a bodybuilder. And in his latest auto-biography “Total Recall“ the Governator reveals why:

His other best lifts include a 473lb Squat and 440lb Bench Press. Strong, period.   • Franco Columbo – Arnold’s training partner was even stronger. Franco was a champion powerlifter from Italy who could Deadlift 755lb, Bench Press 525lb and Squat 655lb. He was so strong he could even pop a hot water bottle by inflating it orally. Arnold eventually convinced Franco to compete in bodybuilding, and he won the Mr Olympia twice. He too built muscle by getting strong first because more strength is more muscle.

1. To Build Muscle, Get Stronger

In Ancient Greece, the wrestler Milo trained for the Olympics by carrying a new-born calf on his back every day. As the calf grew bigger and heavier, he had to carry more weight. This forced Milo’s body to get stronger and build muscle, and that’s how he became the strongest guy of his time, winning the Olympics 6x.

I’m sure this story is more legend than fact, but the moral is that to gain muscle you must get stronger by adding weight. This is the simplest, most powerful way to build muscle… and it means you can forget about all those painful and complicated methods from muscle magazines. I’m talking about…
  • Stop “Confusing” Your Muscles. You don’t need to change exercises every week to build muscle. Heck, that’s the worst way to know if you’re making progress because strength varies on each lift. Plus you’ll never master proper form. If you want to confuse your muscles, simply lift five pounds more than you did last workout. Now they’re confused.
  • Stop “Tearing” Your Muscles. You don’t need to hit failure on each set for your muscles to grow. That crap will only inflame and overtrain your muscles. That’s why the only thing failure training achieves is getting you sore and injured instead of strong and muscular. Plus it’s so painful it will drain you mentally. You’ll lose motivation and quit.
  • Stop “Pumping” Your Muscles. You need to build muscles BEFORE you can get them pumped. Even then, pumping your muscles merely bloats them with water, as soon as you’re out of the gym the pump is gone. All pump training does is build fake, puffy bogus muscles without any real strength. It’s bullshit stacked high and stinking strong.
Some guys claim it’s possible to get strong without gaining a single pound of muscle. That strength is all neurological. They know someone who Squats 500lb but has chicken legs… Well I’m sure there’s a freak like that somewhere, but I’ve never met one. Why? Because these are urban legends! The stronger guy will always be more muscular because more strength is more muscle.
If you only take one thing away from this article, make it this – more strength is more muscle. Like Milo, you must try to increase the weight each workout. Don’t worry about pump. Simply add weight on the bar. As you get stronger, as you’re lifting more weight, you’ll automatically build muscle. It’s that simple.

2. To Build Muscle, Do Compound Exercises
It’s only when I tried compound exercises I saw my arms grow bigger without doing isolation exercises that I finally understood. Compound exercises help the whole body grow and it doesn't only target one muscle group. Plus it saves a lot more time.
You don’t need to train a muscle directly for it to grow. When you do a heavy compound exercise like a Bench Press, your arms are holding the bar. It’s not just your chest working, your triceps have to push the weight as well… and a much heavier weight than on isolation exercises like triceps kickbacks.
That’s why you’ll never meet a guy who can Deadlift 500lb but has skinny arms. Trees with strong, large trunks have big branches. Compound exercises work the muscles close to your trunk but ALSO your limbs.
Bottom line: if you want to build muscle, stop doing isolation exercises and start doing heavy compound exercises. This means:
  • If you want bigger biceps, stop doing curls. Do Barbell Rows
  • If you want bigger chest, stop doing dumbbell flies. Bench Press
  • If you want bigger shoulders, stop doing front fraises. Overhead Press
  • if you want bigger back, stop doing lat pulldowns. Deadlift
  • If you want bigger legs, stop doing leg extensions. Squat
With compound exercises you’ll also achieve a much more balanced physique because you’re not favoring body-parts. And since they work several muscles at the same time, you’ll burn more calories and get a full body workout with three exercises. You’ll build more muscle and burn more fat while saving time.
